    depends on your genetics and how long you've been lifting
    iirc I had 13.5" when I started, then got to 15" within 6 months and 16" after another year (so 1.5 yrs total, cold measurements). I've been lifting for more than a decade now and have pretty much peaked at 18.5" cold / 19.25" with a pump at 6'7"

      I'm been lifting for 7 years, but I've neglected my arms for most of those years. I've recently started prioritizing them weeks ago. I focus mainly on intensity and frequency instead of volume.
      For example, I've gone from 14.75" arms cold to 15" arms cold in the span of weeks. I'm currently 200lbs at around 12% bf

        ok, yeah I've been isolating arms from the start pretty much, all kinds of heavy curls and heavy pushdowns + pressing.
        I'm 250 and also around 12%, pretty top heavy physique since I only squat once per week

        I think you can get to 16" for sure (especially since some guys like zyzz/OCB were close to that height/weight/bodyfat% of yours, so you have a decent amount of muscle on you), anything after that depends on things like armspan I guess (I'm a neutral/slightly negative ape index guy who is strong at presses + pullups/rows, I guess if you have very long arms they will be harder to fill out)

            Yeah, with long arms it's probably harder to fill them out. Seems to be the reason why I kinda escaped the lanklet curse.
            Dips once snapped my shit up 5 years ago (partial pec tear from overtraining) so I've been avoiding them since lmao, but do them if you like dips
            OHP is my favorite lift by far, but cable pushdown is my favorite actual isolation for tris. Do sets of 5, 8, 10, even 20 reps and add weight over time. Play around with the form, and figure out what variation works best for you. It could also be something like a skullcrusher but my elbows don't like those so much. I do heavy two-handed pushdowns but also lighter, single handed ones where I really focus on squeezing with the tris

      I did chin ups for 3 months and went from spaghetti noodle arms to buff arms. Genetics is a load of bollocks as you will make noob gains unless you are born with some severe disability.

    Do arm days. People will tell you not to, but if you want to get your arms bigger prioritize them. You might lose potential gains elsewhere for awhile but it doesn't really matter if that's what you want to do

    110lbs bicep curl 8x4
    70lbs reverse bicep curl 6x4
    Tricep extension (both hands) 80/90/95/100lbs 10x1

      I am very lean but I tend to hold some fat in my arms. Still with great definition, but as soon as I cut and lose the fat I lose almost an inch. When I am depleted I can lose another inch. I've gone from 16.5 to 14.5 at my lowest in a matter of weeks before I had a refeed, more carbs and proper hydration again. It's a constant struggle.

    Hammer curls and preacher/armblaster curls
    Hammer curls are good to load on weight, you can even cheat if you want like this:

    This will work on the longhead, that'll also be worked through vertical pulling.
    Then the preacher/armblaster curls are really good. I'm growing my biceps from just doing 3x8 and that's it, the stretch and how strict the technique is gives a lot of results
