They cycled these rugby players through 4 different training styles and tested their testosterone responses as well as their strength improvements
The players could be categorised into good and bad responders to each type e.g. bob might be a good responder to strength training but bad to high reps; charlie might respond poorly to bodybuilding but well to 15+ rep sets etc.
Many of them lost strength on the "wrong" type of program for them

Side delts - Lateral Raises
Front delts - Seated DB Shoulder Press
Rear Delts - Pec Dec rear fly
Traps - Incline Smith Machine Row

MY EXACT SPLIT
Train 2 sets per exercise.
Train with high intensity, executing reps with good form and tempo i.e. slow eccentric, explosive concentric.
This split can be done in CBAL, or CBLA based on personal preference.
Occasionally throw in an "OPTIONAL" exercise into your workout when needed if those areas are lacking - not too often as then the volume is too high.
CHEST DAY:
Incline BB Smith Machine OR Incline DB Chest Press
Machine Chest Press OR Flat DB Bench
Pec-Dec Fly OR Cable Chest Fly
DB Lateral Raises (3 sets)
(OPTIONAL: Dips, DB Shoulder Press)
BACK DAY:
Smith Machine Bench Incline Row OR T-bar Row (Slightly different due to incline)
Lat Pulldown (Wide Grip)
Cable Lat Pullover
Chest Supoorted Pronated-grip Row
