Hey bros. I was wondering if anyone had tips on sets/reps/exercises for making you arms POP in as short a time as possible.
I’m running 5/3/1 - a powerlifting program - which works great for everything BUT my arms.
Currently I do:
3X10-12 Curls
3X Bicep 21’s
3X10-12 Pushdowns
3X10-12 Tricep extensions
All twice a week
for me, lowering the volume in exchange for heavy sets on arm accessories for one day of the week helped
so like a power day and then a volume day

Any advice on specific reps and set numbers? I’ve been training for 3 years but I have never once done anything other than 5-6 X10-15 of curls and shit

>3x10-12 single arm or ez bar skullcrushers
>3x10-12 (cross body) hammer curls
>3x10-12 rope pushdown
>3x10-12 preacher/concentration curls
>3x10-12 single arm tricep pushdown with no attachment focusing on the movement
>2 sets of barbell/cable 21’s
i went from curling 14kg for 10 to 20kg for 8 in 6 weeks, skullcrushers from 10x20kg to 10x30kg. gained about an inch in my wrms

I agree, I'd also like to add your triceps and shoulders bring more attention to your arms than your bicep. imo you just want to make sure your bicep isn't underdeveloped compared to the shoulder/triceps.
reach failure in every single set of arms and maybe replace the last set of each exercise with a drop set
also if you arent doing chin ups and dips you will never reach your true arm potential

Arms grow like anything else. Heavy loads, progressive overload, years of volume.
